Protein may be the most heavily marketed nutrient in fitness. Grocery stores are filled with high-protein versions of everyday foods, supplement companies sell increasingly concentrated powders, and social media can make it seem as though eating more protein automatically means building more muscle.
The science is considerably more interesting.
Protein is essential for maintaining and repairing tissues throughout the body, and resistance training increases the importance of getting enough of it. But there is also a point where simply adding more protein doesn't appear to produce additional muscle-building benefits.
So how much do we actually need?
📊 The Numbers Depend on Your Goal
The Recommended Dietary Allowance for healthy adults is 0.8 grams of protein per kilogram of body weight per day. For a 180-pound person, that works out to roughly 65 grams per day.
But the RDA wasn't designed specifically for people trying to maximize muscle growth through resistance training. Research examining physically active populations generally points toward higher intakes when building or maintaining muscle is the objective.
One of the largest analyses on the subject examined 49 resistance-training studies involving 1,863 participants. Researchers found that protein supplementation improved gains in muscle size and strength during prolonged resistance training, but the relationship wasn't unlimited.
Their analysis estimated that increases in fat-free mass leveled off at approximately 1.6 grams of protein per kilogram of body weight per day. For that same 180-pound person, that's about 131 grams of protein per day.
🏋️ More Protein Doesn't Automatically Mean More Muscle
This is where the research challenges one of fitness culture's most persistent assumptions.
In the same meta-analysis, consuming protein beyond approximately 1.6 g/kg per day did not produce additional increases in fat-free mass on average during resistance training. Because individual responses vary, the researchers noted that roughly 2.2 g/kg per day could serve as a higher practical target for someone specifically trying to maximize muscle gain while accounting for uncertainty in the estimate.
But there's an even more important point hidden inside the research: resistance training itself was a much stronger stimulus for muscle growth than protein supplementation.
Protein supports the adaptation. Training creates the reason for the adaptation to occur.
A protein shake can't compensate for inconsistent training any more than an excellent workout can compensate indefinitely for inadequate nutrition.
⏰ Does Protein Timing Really Matter?
You've probably heard about the "anabolic window," the idea that protein must be consumed immediately after training or the workout will somehow be wasted.
The evidence is considerably less dramatic.
The same large meta-analysis found that details such as post-workout protein dose, protein source, and precise supplementation timing played a relatively minor role in determining long-term gains compared with total daily protein intake.
That doesn't mean eating after training is pointless. Providing protein throughout the day remains a practical way to support muscle protein synthesis and recovery. It simply means you probably don't need to panic because you didn't drink a shake within twenty minutes of your final set.
For most people, consistently consuming enough protein across the entire day matters more than racing toward the shaker bottle.
🍳 Food First, Supplements Second
The word "supplement" is worth taking literally.
Protein powders can be extremely convenient, particularly for someone who struggles to reach an appropriate daily intake through food alone. But they're not inherently superior to protein-rich foods.
Meat, fish, eggs, dairy, soy, legumes, and other protein-containing foods can all contribute toward daily intake while providing additional nutrients that a scoop of isolated protein may not.
A shake is a tool, not a requirement.
Ultimately, the best protein strategy is the one that provides enough protein for your goals while fitting your calorie needs, food preferences, budget, training schedule, and lifestyle.

But the evidence also gives us some perspective.
For the average healthy adult, the established RDA remains 0.8 g/kg per day. For people resistance training with the goal of maximizing muscle growth, research suggests benefits from higher intake, with a major meta-analysis finding that gains in fat-free mass plateaued around 1.6 g/kg per day on average.
The takeaway isn't that everyone needs to start calculating every gram they eat. It's that protein works best as part of a larger system: sufficient nutrition, progressive resistance training, adequate recovery, and consistency over time.
More isn't always better.
